Muscle building
Whey has a small theoretical edge. It is rich in leucine, the amino acid that triggers muscle protein synthesis, and it digests quickly. Early studies with single-source plant proteins such as rice or pea sometimes showed smaller acute responses.
In practice the gap closes. A 2019 trial comparing whey and pea protein over eight weeks of high-intensity training found no significant difference in strength or body composition. Modern plant products are blends, usually pea plus rice, which together cover the amino acids each lacks alone. If you use a blend and match total protein, expect similar results.
Digestion
This is where the choice is usually made. Whey contains lactose. Whey concentrate has more; whey isolate has very little and is tolerated by many people with mild lactose intolerance. If dairy gives you bloating or cramps, plant protein removes the problem entirely.
Plant proteins have their own issues. Pea protein can cause gas for some people, and rice protein can be gritty. Neither is harmful, but they affect whether you will keep drinking it.
Taste and texture
Whey wins on texture. It dissolves cleanly in water or milk and has a neutral, slightly milky taste. Plant blends are thicker and often chalky, which some brands mask with stevia or a lot of cocoa. The old idea of a narrow "anabolic window" right after training has softened. Total daily protein and spreading it across three or four meals appears to matter more than drinking a shake within thirty minutes of the last set. A practical pattern for most people is one serving after training on training days, or with breakfast on rest days if that meal is otherwise low in protein. Mixing with milk adds around 8 g of protein and slows digestion slightly, which some people prefer before bed.
Reading a protein powder label
Check three things. Protein per serving and serving size, so you can calculate cost per gram. The ingredients list, where a short list is usually a good sign and where you can spot soy, sucralose or a "proprietary blend" that hides the ratio of sources. And a third-party testing mark such as Informed Choice or NSF Certified for Sport, which matters most if you are drug-tested but is a reasonable quality signal for anyone.
Sustainability and other considerations
Plant protein generally has a lower environmental footprint per gram than dairy protein, which is a legitimate reason to choose it even without an intolerance. Whey is a by-product of cheese making, so it is not driving dairy production on its own, but it still carries dairy's footprint.
